    Tuesday 3 by 10 min tempo with 90 sec rec.
    Thursday 50 mins plus 6 -8 by 80m hill strides. .
    Thursday 10-12 by 400 m at 5 km effort. 90 sec rec.

    Marathon group.
    Tuesday 5/6 by 10 min tempo. 90 sec rec
    Thursday 70 mins easy plus 8 by 80 m hill strides.
    Thursday 20 by 400 m at 10 km effort. ( maybe a little slower) 1 min recovery.
    Sunday 2.0-2.15 hours.
    Other runs 40-60mins
