    Everyone
    4 by 4 mins at 5 km effort with 2 min rec then 4 by 75 seconds fast with 1 min rec

    Thursday
    10 by 2 mins with 1 min rec

    Marathon group
    15 by 2 mins with 1 min rec

    Marathon runners
    – in between runs 1-2 by 45 mins easy
    – Long run 1.50-2 hours easy
