Tues 6 by 5 mins at 10 km effort with 90 sec rec Thurs 3 by 4 mins at 5km effort with 90 sec rec and then 6 by 1 min with 1 min rec. 3 km effort
Marathon group Tues 10 by 5 min tempo with 1 min jog rec. Thurs 20 by 1 min hard 1 min easy Long run 3 hours. Easy In between runs 40-50 mins
