    Tuesday
    3-4 by 1500m tempo with 1 min rec

    Thursday
    10 by 400m at 5km effort
    100m jog rec

    Marathon group
    Tuesday
    4-6 by 1500m tempo with 1 min rec ( building phase so talk to gary on the appropriate number of these for where you are at if you are unsure)

    Thursday
    16-20 by 400m at 10km effort with 45 sec rec or 100m jog

    Long run
    90-100 minutes

    Other days you run should just be an easy 45/50 mins
