    Workout 1
    3 sets of 400m with 200m steady 5km pace and then pick up the 2nd 200m and really go hard. 3min rec
    Workout 2
    10 by 100m sprints with a slow walk back to start recovery

    Run -30 mins easy
    Long run -60-80mins easy
